My Staple Ironman Benchmark Workouts From My Professional Career

Ironman benchmark workouts are not about proving how much punishment you can absorb. They are controlled tests that show whether your fitness, pacing, fueling, and durability are coming together.

These were some of my staple benchmark sessions. No single workout guaranteed a particular race result, but together they gave me a clear picture of whether I was prepared to execute well across all three disciplines.

The Swim Benchmark: 40 × 100 Meters

Workout:
40 × 100 meters in a long-course pool, leaving every 1:40 and holding approximately 1:25–1:30 per 100 meters.

When I could complete this session consistently—without my form falling apart or my pace fading—it told me I was approaching the swim fitness needed for roughly a 1:00–1:05 Ironman swim.

The important part was not simply swimming a few fast 100s. It was repeating the pace 40 times while maintaining control, rhythm, and technique.

This workout tested:

  • Sustainable aerobic speed

  • Pace discipline

  • Technique under accumulating fatigue

  • The ability to stay composed while working continuously

An Ironman swim still involves open water, contact, navigation, conditions, and no wall every 100 meters. This workout was not a race-time guarantee. It was a repeatable indicator that the fitness was there.

The Bike Benchmark: Five Hours With 6 × 20 Minutes

Workout:
Five hours of riding with 6 × 20 minutes at the top of Zone 3, while maintaining solid Ironman power throughout the rest of the ride. Finish with a 30-minute transition run at goal Ironman pace.

This was one of the most valuable race-readiness sessions because it tested far more than cycling strength.

The intervals created meaningful fatigue, but the larger objective was to continue producing steady Ironman power around them. I wanted to remain controlled, fueled, and capable of running well afterward.

This workout tested:

  • Bike durability

  • Power control under fatigue

  • Aerodynamic-position strength

  • Fueling and hydration execution

  • The ability to transition from riding to running

  • Whether goal Ironman run pace was realistic after a demanding bike

The transition run mattered. Running goal pace well—not forcing it while falling apart—showed that I had paced and fueled the ride appropriately.

A strong first three hours followed by a major fade was not a successful benchmark. Ironman rewards what you can sustain late in the day.

The Long-Run Benchmark: 2:30 With 3 × 30 Minutes

Workout:
A 2½-hour run containing 3 × 30 minutes at just slightly faster than goal Ironman marathon pace.

The goal was to complete all three blocks with stable effort and minimal decoupling, then finish the entire run feeling strong.

This was not meant to be a race simulation or an all-out long run. It tested whether I could repeatedly settle into a strong, economical rhythm as fatigue accumulated.

I looked for:

  • Consistent pace at a controlled effort

  • Stable heart rate relative to pace

  • Good form late in the run

  • Successful fueling and hydration

  • No major late-session decoupling

  • The feeling that I had worked hard without emptying the tank

Finishing strong was essential. A benchmark workout should build confidence and provide useful information—not require several days of survival afterward.

The 5K Repeatability Run

Workout:
A 90-minute run containing 2 × 5K time trials.

The objective was simple: run both 5Ks in approximately the same time.

The first 5K tested fitness. The second tested judgment.

If I attacked the first one too aggressively and slowed dramatically during the second, I had learned something about my pacing. When the two efforts matched, it showed that I could control my early effort and reproduce strong running later in the session.

This benchmark tested:

  • Pacing awareness

  • Fatigue resistance

  • Mental discipline

  • The ability to reproduce performance

  • Running economy under fatigue

For Ironman racing, repeatability is often more valuable than one spectacular effort.

The Big Day

Workout:

  • Swim 4 kilometers

  • Eat a quick breakfast

  • Ride for six hours or complete a 100-plus-mile mountain ride

  • Finish with a 30–60-minute transition run

The “big day” brought everything together.

The purpose was not to cover the full Ironman distance in training. It was to rehearse the rhythm of a long race day: swimming, eating, getting onto the bike, fueling for several hours, handling changing terrain, and then finding running legs afterward.

This session tested:

  • Full-day endurance

  • Equipment and clothing choices

  • Nutrition timing

  • Hydration

  • Transitions

  • Mental patience

  • The ability to solve problems as fatigue accumulated

The mountain ride added another layer. Variable terrain makes pacing more complicated, so restraint on the climbs and steady fueling became especially important.

The transition run did not need to be fast. I wanted to settle into an efficient rhythm and confirm that I could still run with control after the swim and long ride.

What These Benchmarks Really Told Me

The value of these workouts was not simply completing big numbers. Each one answered a practical question:

Swim: Can I repeat my pace while maintaining form?

Bike: Can I produce strong work, return to Ironman power, fuel consistently, and still run well?

Long run: Can I hold my mechanics and pace without excessive cardiovascular drift?

5K repeats: Can I control the first effort well enough to reproduce it later?

Big day: Can I put the disciplines together and manage an entire day like an Ironman athlete?

Benchmark sessions should be repeatable enough to compare across a training cycle. Improvements might show up as faster splits, lower heart rate, steadier power, better fueling tolerance, less decoupling, or simply finishing with more control.

That last one matters.

Ironman readiness is not defined by how destroyed you can make yourself in training. It is demonstrated by your ability to produce steady work, make good decisions, fuel the work, and remain strong late in the day.

The best benchmark is not the workout you barely survive. It is the one you execute well from beginning to end.
